Use “No” for direct perceptions (seeing/hearing actions happening now) and casual speech. Use “Koto” for abstract concepts (hobbies, facts) and formal speech.

You cannot say “Verb-masu + Desu”. You must Nominalize the verb first. “Ryouri suru KOTO desu” (It is cooking). “Koto” turns the verb into a Noun phrase.
